Upper-body strength does not interfere with your endurance
Training your arms and back does not slow your legs. Interference is body-part specific, not systemic. This is the science behind lifting without losing your watts.

Heavy legs and a hard run on the same day cost you
Heavy lower-body strength reduces time-to-exhaustion in a hard run, and neuromuscular fatigue lingers for 24 to 72 hours. An easy Zone 2 run on the same day is barely affected. It is a timing problem, not an either-or.

Separate hard sessions by six to 24 hours
Molecular interference decays after about three hours, neuromuscular fatigue after 24 to 48. Spacing your hard sessions protects both adaptations.

Sex and age differences
Women show less chronic lower-body interference and need no different spacing. Athletes over 45 recover slower and benefit from slightly longer windows.

Strength training improves running, without hurting endurance
Lifting makes runners more economical and does not reduce VO2 max or blood lactate. This is why you keep lifting through a race block instead of dropping it.

Protein to about 1.6g per kg holds muscle
The dose-response curve for muscle and strength flattens around 1.6g per kg per day. That is the target to hold muscle through a high-mileage block.
